How Much Volume to Build Muscle

One of the most frequently asked questions you see asked when it relates to no nonsense muscle building is to ask just how many sets and reps should you do?
It’s a pretty simple question, really – how many sets and reps should you do? Is the plain old 5 x 10 (5 sets x 10 reps) like my dad taught me when I was young a good idea? Or should you be doing higher reps? Maybe something like sets of 20 would be better? Does that mean you should keep the sets the same, or should you drop them? Is 5 x 20 smarter than 3 x 20?
Or maybe the pyramid plan of 10-8-6-4-2 (a set each of 10 reps, 8 reps, 6, reps, 4 reps, then 2 reps) is a good idea? If so, should you follow it up with a ‘pump’ set?
The basic 5 x 5 plan has been widely popular over the years, and was even a favorite of legendary bodybuilder (and original inspiration of Arnold Schwarzenegger) Reg Park. So that has to be good, right?
Then there are some of the crazy plans of stripping weights off the bar to extend sets out, forced reps, and a lot more.
Which of them are right?
Well, all have some sort of validity in their own way. Many times it depends completely on the person, their physiological age (simply just how old they are), their training age (or in other words, how long they’ve been training), and many other factors. I could describe instances in which all of the above would be ‘ideal’.
But what we want to know is what would be nearly ideal for most of the time? What kind of plan could you prescribe to almost anybody in any situation, and still have it not only work, but produce some pretty awesome gains?
We learned back in another article that really, you want to target myofibrillar hypertrophy (the kind of hypertrophy that builds solid, dense, strong muscle). And that if you want to achieve any real level of myofibrillar hypertrophy, that you simply have to lift heavy weights – there is no way around that.
So, having said that, we have part of the plan figured out. If you’re going to lift heavy, there is no way that you can be doing multiple sets of 15 or 20 reps. It just won’t work. You can’t do that many reps and still have big weight on the bar.
But that doesn’t mean your reps per set should be too low, either. Set of 1-3 reps are great for strength, but are not usually very conducive to building mass. For that, you need to be using a few more reps.
A good average that would allow you to build a great mix of strength and size would be to do sets in the 5-8 rep range.
Now that we know we have to be lifting heavy, and we know what kinda rep range would should be working in, now all we have to do is determine how many sets we need to be doing.
A smart muscle building program won’t need a ton of exercises. It should be made up primarily of compound movements that work multiple muscle groups at once. So, if you focus on movement planes, then you can do compound movements that will emphasize certain muscle groups, but still work others. Then, you can do another exercise that will emphasize other muscles, but still work the first set.
For instance, overhead presses will target mainly the shoulders, but also still work the chest and triceps. Bench presses, on the other hand, will focus mainly on the chest, but still work the shoulders and triceps. So you’ve just worked the chest, shoulders and triceps with two exercises, but did it with compound movements, sometimes targeting a muscle, sometimes not. Add in a couple sets of direct triceps work, and your pushing muscles are done.

Because of all that, it’s not necessary to do a ton of overall volume on an exercise. This is because even though you won’t be doing a lot of individual isolation movements, other exercises you do will still target those same muscle groups.
That said, a good rule of thumb for any one compound exercise is to do 25-50 total reps. Go a little lower on the scale if you’re pretty weak and need to build up a lot of strength first. Go higher on the scale if you’ve already got some strength, and want to focus on both strength and size.
Now all you have to do is figure out how many reps you want to do, and break it off into 5-8 rep chunks. So, if you wanted to go for mainly strength, the Reg Park 5 x 5 (25 total reps) would be a good idea. If you were already pretty strong, but wanted to get stronger and bigger, 8 x 6 would be a great plan. (It’s one of my favorites.) Say you were very strong, and just really only cared about putting a little more muscle on for vanity’s sake. Something like 4-6 sets of 8 reps would work well.
